Bodyweight Workout Plan: The Complete Guide (PDF)

Training at home takes no gym and no expensive machine. A good bodyweight workout plan runs on a single tool: your own body weight. Built properly, it develops strength, muscle mass and endurance, at home or on the road.

A serious plan combines three families of movement: pushing, pulling and bending the legs. Push-ups, chair dips and planks work the upper body. Squats, lunges and glute bridges work the lower body. By alternating upper and lower, you let one group recover while the other works.

A sample week, session by session

Three sessions a week are enough to see visible results in six to eight weeks. On Monday, focus on the upper body. On Wednesday, move to legs and push hard through your heels on every rep up. On Friday, run a full circuit. Plan on 4 sets of 8 to 15 reps, with 90 seconds of rest. An exercise starts feeling too easy? Slow down the lowering phase: the muscle stays under tension longer, with no extra load.
