You train seriously, you eat properly, and your progress stalls anyway. The supplement question comes up fast. Of all the products sold in gyms, only one has genuine scientific consensus behind it. Here is what this supplement really does, and above all what it does not do.

Something your body already makes

Creatine is a natural substance built from three amino acids: arginine, glycine and methionine. Your liver, kidneys and pancreas produce it at a rate of about one gram a day. The rest comes from food: red meat, fish, poultry. A 200 g steak delivers roughly the same amount.

Nearly 95% of that store sits in the muscles, as phosphocreatine. The brain uses a share of it too. A vegetarian athlete therefore starts with low reserves, and is often the one who feels a creatine supplement the most.

What it really does: recharging muscle energy

Fuel for short, explosive efforts

Your muscle fibres run on a single molecule: adenosine triphosphate, or ATP. That store runs out within seconds of maximal effort. Phosphocreatine then takes over like a backup battery. It regenerates ATP and returns energy to the cells mid-contraction.

The payoff is concrete on short, intense efforts: one or two extra reps, a sprint you hold better, heavier sets. On long endurance work, the benefit stays marginal. Creatine will never turn a marathon runner into a machine.

What the studies show

Every serious study lands in the same ballpark: around 8% more strength and 14% more reps. That gain in performance is nothing magical. It comes from the training volume the substance lets you absorb, week after week. Some research also points to an effect on mental fatigue.

The market offers dozens of versions: hydrochloride, kre-alkalyn, ester. Yet in the form of creatine monohydrate, creatine remains the only one genuinely validated by research, and the cheapest on the shelf. No other has shown the slightest superiority.

Dosage and day-to-day use

How much to aim for

Three to five grams a day is enough to saturate the muscle. From four weeks in, your stores are full. Heavier builds can aim for 0.1 g per kilo of bodyweight. A loading phase, meaning 20 g a day for five days, speeds the process up without changing the end result.

Before or after the session

The timing debate has been running in gyms for twenty years. Consistency matters far more than the clock: it is muscle saturation that does the work. There is a slight preference for taking it after training, with carbohydrates, as that seems to improve absorption a little. The ideal moment is the one you will not forget.

Drink enough water, because the molecule pulls it inside the muscle cells. Two to three litres a day is a good benchmark for keeping the balance. It is the most widely used substance among strength athletes.

Muscle gain: what a before-and-after photo really shows

Creatine before-and-after photos are everywhere on social media. In the first week, the scale often climbs by one or two kilos. That weight is not muscle: it is water stored in the fibres, which gives a fuller, denser physique.

Real muscle mass comes afterwards, after two or three months of consistent work. The effects of creatine are read over a quarter, not over a story. Side effects, kidneys and blood tests

Creatinine and CPK, two markers not to be confused

Creatinine is the waste product left by the breakdown of creatine. It is measured in blood and urine to assess kidney function. A muscular, supplemented athlete mechanically shows a slightly high value with no real problem: mention it to the lab before a blood test.

Creatine phosphokinase, or CPK, is something else: an enzyme released when muscle fibres are damaged. A high level after a brutal leg session is unremarkable and comes back down within a few days.

The reported downsides are usually limited to bloating, after too large a dose swallowed in one go. Creatine appears on no doping list. In case of kidney failure, pregnancy or long-term medication, seek medical advice before taking creatine.
