You hear about “macros” at every session, on every forum, in every program. Behind that slightly technical word sits a very simple idea: knowing what is actually on your plate. Calculating your macros means putting numbers on what you eat instead of going on instinct. It takes no expensive equipment and no nutrition degree. Macronutrients: the three families that make up your plate
Everything you eat comes down to three broad families of nutrients: protein, carbohydrates and fat. These are the macronutrients, shortened to “macros” in the gym. Carbohydrates refill your glycogen stores. They are what get you through the last set or the last few miles. Rice, potatoes, oats, fruit, wholegrain bread: these foods convert quickly into usable energy. Cut them too sharply and you are signing up for flat sessions and poor recovery. The right amount depends above all on your weekly training volume.
Fat, the key to hormonal balance
Fat spent years with a bad reputation it never deserved. It drives hormone production, vitamin absorption and joint health. One gram of fat provides 9 kcal, more than double the other two nutrients. Olive oil, avocado, nuts, oily fish: these sources belong in your diet year-round, including when you are restricting. Staying below 0.8 g per kilo of body weight for long stretches leaves you tired and out of balance.
Why calculating your macros changes your results
Two 2,000-calorie diets do not build the same body. One, low in protein, lets muscle slip away. The other protects lean mass while fat comes off. The whole difference lies between counting calories and thinking in terms of split. Putting numbers on what you should eat gives you a clearer picture of your diet and of the energy your sessions actually burn. It also gives you an objective reference point: when progress stalls, you know which lever to pull. How to calculate your macros in three steps
The method comes down to three operations. First estimate what you burn at rest, then adjust it for real life, then convert the total into grams. Have your weight, height and age ready.
Step 1: estimate your basal metabolic rate
Your basal metabolic rate is what your body burns doing nothing but staying alive. The Mifflin-St Jeor formula is still the reference:
- Men: (10 × weight in kg) + (6.25 × height in cm) − (5 × age) + 5
- Women: (10 × weight in kg) + (6.25 × height in cm) − (5 × age) − 161
A woman weighing 62 kg, 168 cm tall and 32 years old lands at roughly 1,359 kcal. Every profile is different: the result shifts with weight, age, height and body composition.
Step 2: adjust for your activity level
Now multiply that figure by a coefficient reflecting how active you are:
- Sedentary, no training: × 1.2
- Light activity, one to three sessions a week: × 1.375
- Moderate activity, three to five sessions: × 1.55
- Heavy training, six sessions or more: × 1.725
- Athlete or physically demanding job: × 1.9
Our example, training four times a week, reaches 2,106 kcal. That calorie figure is maintenance: no gain, no loss. Overestimating your activity level throws off everything that follows, so be honest with yourself.
Step 3: turn calories into grams
Set protein first, between 1.6 and 2.2 g per kilo of body weight. Then place fat between 0.8 and 1.2 g per kilo. Whatever is left goes to carbohydrates. For our 2,106 kcal example: 124 g of protein (496 kcal), 62 g of fat (558 kcal), leaving 1,052 kcal, or 263 g of carbohydrates. That is your daily intake, expressed in real grams rather than abstract percentages.
Weight loss and cutting: adjusting your macros to lose fat
To lose weight, take 15 to 20% off your maintenance calories, no more. Too aggressive a deficit eats into muscle and destroys your motivation. On a cut, protein climbs toward 2.2 g per kilo, fat holds steady, and carbohydrates absorb the reduction. Keep some of them around your sessions, though, so you stay strong on the bar. Losing 0.5 to 0.7% of body weight per week is a very reasonable pace. If the scale has not moved in ten days, cut 100 kcal, not 500.
Strength training and bulking: aim for a measured surplus
Bulking flips the logic. Add 10 to 15% on top of your maintenance calories. Carbohydrates and fat go up, while protein settles around 1.8 g per kilo. There is no point eating three times as much: the body does not store surplus amino acids. A moderate surplus limits fat gain while still supporting progress. The ketogenic diet, a split that goes against the grain
Keto turns the usual pattern upside down: roughly 70 to 75% fat, 20 to 25% protein and only 5 to 10% carbohydrates, meaning 20 to 50 g a day. Deprived of sugars, the body switches to ketone bodies as its main energy source. The starting point does not change: work out your calorie needs, then apply those percentages. This approach suits explosive sports poorly, since intensity drops off fast. Talk to a doctor before committing to it.

Running the numbers by hand once is enough to understand the mechanics. After that, a tool will save you real time. A free online calculator asks for your weight, height, age and activity level, then returns the split in seconds. For day-to-day tracking, apps like MyFitnessPal, Yazio, FatSecret or Cronometer scan barcodes and add up the grams for you. The best one is whichever has the most reliable food database in your country. Always double-check user-created entries: plenty of them are rough guesses.
Women, age, specific profiles: personalize rather than copy
The formula is the same for everyone; only the final constant differs between men and women. At equal height, a woman gets a slightly lower metabolic rate, because her muscle mass is on average lower. Needs also shift with age: after 40, resting expenditure drops and protein intake becomes even more strategic. Menstrual cycle, pregnancy, thyroid issues, coming back from injury: these situations call for individual guidance rather than an off-the-shelf template.

Where do you start when you have never counted anything?
Estimate your metabolic rate, apply your activity coefficient, lock in protein and fat, fill the rest with carbohydrates. Weigh your food for two weeks to train your eye. After that, eyeballing it is usually enough. From there, everyone adjusts to their own goals, schedule and tastes.
What should change to lose fat without losing muscle?
Bring calories down moderately and keep protein high. The deficit should come mostly from carbohydrates and a little from fat. You keep muscle by continuing to lift heavy, not by starving yourself.
Is the calculation different for women?
The approach is identical, with one adjusted constant in the formula. The targets in grams per kilo do not change either. Iron, calcium and fat intake do deserve extra attention, though, especially during long periods of restriction.
Do you have to redo the calculation every day?
