Rugby doesn’t forgive a body that isn’t ready. Every tackle, every scrum, every carry puts it to the test. A solid rugby strength training program does two jobs: it makes you better on the pitch and it cuts your injury risk. Why lifting is the foundation of physical preparation
The gym is an extension of the pitch. Rugby is a collision sport: without muscle mass and strength, a player takes the contact instead of dishing it out. Strength training builds real armor. It also reinforces the tendons, the hips and the back, three areas that take a beating on every impact.
A few months of proper work changes things. The player pushes harder in the scrum, lasts longer, goes to ground less often. Every strength coach will tell you the same thing: strength and conditioning isn’t just running, it starts with the barbell.
That said, don’t make it all about the number on the bar. A heavy but stiff athlete loses speed. The goal is a body that works in the game, not a physique built for the gym.
What a rugby match actually demands
A rugby match lasts 80 minutes, but it’s made of short, very intense efforts: sprints of 5 to 20 meters, rucks, scrums and constant changes of direction. Between those phases, you have to recover fast. The demand is intermittent, not continuous.
Here are the qualities to develop first:
maximal strength, to hold your ground in the scrum;- power and explosiveness, for starts and tackles;
- sport-specific endurance, to repeat the effort right up to the 80th minute;
mobility, to absorb extreme positions without getting hurt.
Strength, power and explosiveness: three linked qualities
Strength is the load you move. Power is that strength expressed fast. Explosiveness is producing maximum intensity in a few hundredths of a second. All three are trained together, but never with the same loads and never in the same session. A very strong but slow player stays average in contact.
The training program across the year
A rugby player doesn’t train the same way in July and in February. Periodization matters: it organizes the workload so you arrive in shape at the right moment. A coherent training program alternates development blocks and maintenance blocks.
Off-season rugby strength program: building the base
The off-season is the freest period. This is when you add muscle mass and lay down base strength. Plan on three to four sessions a week, with heavy loads and long rest periods.
- Weeks 1 to 3: hypertrophy, 4 sets of 8 to 12 reps;
- Weeks 4 to 7: strength, 5 sets of 3 to 5 reps with heavy loads;
- Weeks 8 to 10: power, explosive movements and plyometrics.
The aim is simple: come back for preseason heavier, stronger and without any nagging pain.
In-season rugby strength program: holding on to your gains
Once the season starts, the priority shifts. It’s no longer about progressing at all costs but about keeping what you built. Two strength sessions a week are enough, short and dense, placed well away from match day. What you’re after is holding your strength and power without piling up nervous fatigue.
Cut the volume, keep the intensity. Three main lifts, 3 sets of 3 reps at 85% of your max: that’s usually enough to hold your level all the way to the playoffs.
Strength exercises for the rugby player
An effective program is built on compound movements. Isolation machines come afterwards, as a complement, mainly to fix a weak point.
The lower body, the player’s engine
The lower body produces the drive, the sprint and the change of direction. It’s the absolute priority for any rugby player.
Back squat: the reference lift for leg strength.
Deadlift: posterior chain, glutes and back.
Walking lunges: balance and single-leg work.
Hip thrust: hip power, very useful in the tackle.
Depth jumps: explosiveness and reactivity off the ground.
The upper body: contact, tackles and scrums
A solid upper body lets you hold the opponent and win the duel. Scrums mostly demand isometric strength, the kind that doesn’t move but doesn’t give either.
Bench press and overhead press;

Core work, the link everyone forgets
Without a solid middle, leg strength never reaches the arms. The core transmits energy from one segment to the next. Planks, side planks, medicine ball rotations, asymmetrical carries: a few minutes at the end of a session are enough, as long as you stay consistent all week.
Sets, reps and intensity: getting the dose right
The dose is what separates progress from injury. A few simple benchmarks:
- Maximal strength: 3 to 5 sets of 1 to 5 reps, 85-95% of max, 3 minutes rest.
- Muscle mass: 3 to 4 sets of 8 to 12 reps, 70-80%, 90 seconds rest.
- Power: 5 to 6 sets of 3 reps at maximum speed, moderate load.
- Explosiveness: very short sets, few reps, full recovery between each one.
One last thing that matters: write down your loads. Without a written log, there’s no way to know whether the program is really working or whether you’ve been spinning your wheels for six months.
Endurance and conditioning on the pitch
Lifting doesn’t replace conditioning. A rugby player needs the kind of endurance that can carry repeated impacts. Intermittent formats stay closest to the reality of the game: 15 seconds of work, 15 seconds of recovery, over 10 to 15 minutes. Add one longer run a week to maintain the aerobic base, the one that lets you recover between two big passages of play.
Recovery and injury prevention
Progress happens during rest, not during the session. A player sleeping 6 hours and stacking matches ends up breaking down. Recovery deserves as much attention as the weight on the bar.
- 7 to 9 hours of sleep, by far the most effective variable;
protein spread across the day;

Not every player carries the same workload. A prop and a winger have neither the same build nor the same demands.
